Exercises to Help Prevent Shoulder Pain: Simple Moves You Can Do on a Yoga Mat
Share
Shoulder pain can make everyday activities uncomfortable, whether you’re lifting weights, working at a desk, playing sport, or simply reaching for something on a shelf. While shoulder pain can have many causes, improving mobility, flexibility, posture, and the strength of the muscles surrounding the shoulder may help reduce the risk of common aches and strains.
The good news is that you don’t necessarily need complicated gym equipment. A comfortable yoga mat and a little floor space are enough for many simple shoulder exercises.
Here are some exercises you can add to your regular stretching or workout routine.
1. Child’s Pose with Shoulder Stretch
Child’s Pose is a gentle stretch commonly used in yoga. It can help loosen the shoulders, upper back, and surrounding muscles.
How to do it:
- Kneel on your yoga mat with your knees comfortably apart.
- Sit your hips back towards your heels.
- Extend your arms forward along the mat.
- Lower your chest gently towards the floor.
- Hold for 20–30 seconds while breathing slowly.
For a deeper shoulder stretch, walk your hands slightly further forward without forcing the movement.
2. Thread the Needle
Thread the Needle is a useful mobility exercise for the shoulders and upper back.
How to do it:
- Start on your hands and knees on your yoga mat.
- Slide your right arm underneath your left arm with your palm facing upwards.
- Allow your right shoulder to gently lower towards the mat.
- Hold the stretch for 20–30 seconds.
- Return to the starting position and repeat on the other side.
Move slowly and avoid pushing into pain.
3. Wall Angels
Poor posture, especially after long periods sitting at a desk, can contribute to shoulder tightness. Wall angels encourage movement through the shoulders while helping you become more aware of upper-body posture.
How to do it:
- Stand with your back against a wall.
- Bend your elbows to approximately 90 degrees.
- Keep your arms against or close to the wall.
- Slowly slide your arms upwards.
- Lower them back down with control.
- Repeat 8–12 times.
Try to keep the movement smooth rather than forcing your arms further than feels comfortable.
4. Shoulder Blade Squeezes
Strengthening the muscles around your shoulder blades may help support better posture and shoulder stability.
How to do it:
- Sit or stand tall with your shoulders relaxed.
- Gently draw your shoulder blades backwards and towards each other.
- Hold for 3–5 seconds.
- Relax.
- Repeat 10–15 times.
This is an easy exercise to perform throughout the day, particularly if you spend a lot of time sitting.
5. Plank Shoulder Taps
For people who are comfortable with weight-bearing exercises, shoulder taps can help build shoulder and core stability.
How to do it:
- Start in a high plank position on your yoga mat.
- Keep your hands underneath your shoulders and your body in a straight line.
- Lift your right hand and gently tap your left shoulder.
- Return your hand to the mat.
- Repeat with the opposite hand.
- Continue alternating for 8–12 repetitions on each side.
Try to keep your hips stable throughout the exercise. Beginners can perform the movement from their knees.
6. Arm Circles
Sometimes the simplest exercises are extremely useful for warming up the shoulders before exercise.
Stand tall and extend your arms out to the sides. Make small controlled circles, gradually increasing their size. Perform 10–15 circles forward before changing direction.
Arm circles can be particularly useful as part of a warm-up before strength training, swimming, racquet sports, or other activities involving the upper body.
7. Cat-Cow Stretch
Although Cat-Cow is often associated with spinal mobility, it also encourages movement through the upper back and shoulders.
Start on your hands and knees on your yoga mat, keeping your hands underneath your shoulders.
Slowly round your back upwards while allowing your head to move down. Then gently reverse the movement, lifting your chest and allowing your back to curve comfortably. Continue slowly for 8–10 repetitions.
Why Use Yoga Mats for Shoulder Exercises?
A good yoga mat provides a comfortable and stable surface for stretching, mobility exercises, and bodyweight workouts.
Exercises that involve kneeling, lying down, or supporting your weight through your hands can be uncomfortable on hard flooring. The cushioning provided by yoga mats can make floor-based exercises more comfortable while also providing grip to help you maintain your position.
A quality mat can also create a dedicated workout area at home, making it easier to incorporate stretching and mobility exercises into your regular routine.
Tips for Keeping Your Shoulders Healthy
Exercise is only one part of maintaining healthy shoulders. It can also help to:
- Warm up before strenuous exercise.
- Gradually increase training intensity rather than making sudden changes.
- Include both mobility and strengthening exercises in your routine.
- Take regular movement breaks if you work at a desk.
- Pay attention to your lifting technique.
- Avoid repeatedly exercising through shoulder pain.
- Give your body adequate recovery time between demanding workouts.
Make Shoulder Mobility Part of Your Routine
You don’t need a lengthy workout to give your shoulders some attention. Spending just a few minutes regularly working on shoulder mobility and strength can be a useful addition to your overall exercise routine.
Roll out your yoga mat, start with gentle movements, and focus on good technique rather than trying to push through discomfort.
If you already have shoulder pain, have suffered an injury, or experience persistent or worsening symptoms, speak with a qualified healthcare professional or physiotherapist before beginning a new exercise program.
